Instead of lifting weights with your arms, think of pulling your body up like in a pull-up and use your back to pull. After raising your arms in a "victory" pose with your body weight, if you apply strength as if pulling towards your lats, you will feel your arms being drawn down. Perform with that feeling.
Do one legs, 3 sets each, then both legs 2-3 sets. Hurt now, thanks later lol
If you want to survive in the chase later, you need to practice.
